02 / Our Training Philosophy

11 ATHLETIC
SYSTEM

Every session has a purpose.

Over more than 30 years of training, gymnastics, athletics, rowing, triathlon and bodybuilding each taught me a different side of performance. My education at Gym Jones in Utah shaped how I program that experience. The 11 ATHLETIC SYSTEM brings it all together around strength, conditioning and race preparation.

— MURAT MAOSAI

Build the fundamental movements.

Push, pull, hinge, squat, carry, drive the sled. We build strength through these movements and develop conditioning with running, rowing and the SkiErg. Load and tempo are adjusted to the athlete’s level and the goal of the day.

Measure progress.

11 STRUGGLE — 333 is a test against the clock: 11 movements, 333 reps. We record finishing time, load used and movement standard. Repeating it under the same conditions lets us compare progress.

“Too little? Add more. Too easy? Make it harder. Went well? Make it better. No stopping — keep going.”
03 / Training Methods

SYS 11

Three core set–rep protocols. Progress between strength, volume and endurance depending on your goal.

5×5
5 sets × 5 reps. Strength work on the fundamental lifts.
7×7
7 sets × 7 reps. Higher training volume for strength and muscle development.
11×11
11 sets × 11 reps. High-volume work with load and tempo set for 121 total reps.
ATHLETIC / 7 CORE QUALITIES

Strength, power, speed, endurance, agility, stability and mobility. Each session emphasises 2–4 qualities depending on the goal. Conditioning is the capacity to use these qualities under fatigue.

Sample flow — Mobility → Deadlift and Bench Press 5×5 → Box Jump and Slam Ball → Run, Row and SkiErg → Sled Push and Carry.

HYROX / RACE CONDITIONING SYSTEM

Strength develops base strength and its transfer to the stations, Endurance builds aerobic capacity, and Metabolic uses AMRAPs and EMOMs to build work capacity under fatigue.

Race Conditioning trains pacing and transitions in a run → station → run flow. In the Run block, intervals target speed and running economy while long runs build the aerobic base.

BENCHMARKS / STRUGGLE 333

11 STRUGGLE — 333 · An 11-movement test against the clock using kettlebells, Bulgarian bags and bodyweight.

11 IRON STRUGGLE — 333 · A separate protocol. 253 reps in ST1; in ST2, 11/7/5 deadlifts, each set followed by 19 box jumps. Deadlift load increases every set while technique is maintained. The clock starts with the first squat and stops with the last box jump.

Finishing time, loads used and movement quality are recorded for every test.

COMPLEX WORKOUTS / 33 MIN AMRAP

Three complexes: shoulders, chest–back and legs. Strength movements alternate with SkiErg, Row and Airdyne. Each station is 7 reps or 7 calories, with transitions of 8 seconds max. The goal is as many rounds as possible in 33 minutes.

In a sample week, the three complexes are each performed twice in rotation. Sunday is a rest day.

COACH EDUCATION / TEACHING APPROACH

Teach the movement → stabilise it → load it → add time. Push, pull, hinge, squat, loaded carry, sled and walking are the core movement patterns.

Coaches select load, equipment and exercise variation based on movement standard and athlete level. Rowing, SkiErg and Airdyne are used for conditioning. The education framework draws on Janda’s neuromuscular approach, Schmidt’s motor learning research and Dan John’s fundamental movement approach.

HOW 11 ATHLETIC APPROACHES HYROX

Across the week we train the different demands of the race. On Strength day we work on transferring strength to the stations; on Metabolic Strength day, on maintaining movement quality under fatigue; and on Endurance Conditioning day, on sustainable pace and breath control.

Race Simulation brings it all together:

RUN→STATION→RUN

The goal is to control transitions and get back into running rhythm after every station.
